Choline is a precursor to acetylcholine (a neurotransmitter critical for memory), phosphatidylcholine (the primary component of cell membranes), and betaine (important for methylation and liver health). Inadequate choline intake accelerates liver fat accumulation and is linked to cognitive decline. Despite its importance, choline was only recognized as an essential nutrient by the IOM in 1998.
How Choline affects aging
Choline is one of the body's main methyl donors. Through its metabolite betaine, it helps convert homocysteine back to methionine — the same recycling loop that folate and B12 serve. That loop supplies the methyl groups used to maintain DNA methylation patterns, the epigenetic marks that drift with age and form the basis of biological-age clocks. When choline runs short, homocysteine rises and the methylation system leans harder on folate — a chronic shortfall quietly taxes one of the core maintenance processes of aging.
The brain angle runs through acetylcholine and membranes. Choline is the direct precursor of acetylcholine, the neurotransmitter most tied to memory — the cholinergic neurons that produce it are among the first casualties in Alzheimer's disease, and the main Alzheimer's drugs work by slowing acetylcholine breakdown. Choline is also built into phosphatidylcholine and sphingomyelin, the phospholipids that form neuronal membranes and myelin. In the Framingham Offspring cohort, higher choline intake tracked with better memory performance and healthier white matter on brain MRI.
The liver may be where choline earns its essential-nutrient status most directly. Without enough phosphatidylcholine, the liver cannot package and export fat as VLDL particles, so triglycerides accumulate inside liver cells. In depletion studies, most adults develop measurable fatty liver or muscle damage within weeks on a choline-free diet — and it reverses when choline returns. With fatty liver disease now among the most common chronic conditions of midlife, keeping the liver's fat-export machinery supplied is not a minor detail for metabolic aging.

RDA: 550mg for men, 425mg for women
Optimal for longevity: Longevity researchers recommend meeting or exceeding the adequate intake, aiming for 500-600mg daily from food.
Food first is easy here: two eggs cover roughly half the daily target, and liver, fish, chicken, and soybeans do the rest. If you supplement, choline bitartrate is inexpensive and fine for general use; alpha-GPC and citicoline cross into the brain more readily and are the forms used in cognition research. Phosphatidylcholine from lecithin is gentle and well tolerated. Take any of them with food; timing matters little.
Needs vary more than for most nutrients — pregnancy raises requirements sharply, and common gene variants (such as in PEMT) increase how much dietary choline a person needs. The tolerable upper limit is 3,500mg per day; very high doses can cause a fishy body odor and low blood pressure. Typical supplemental doses of 250–550mg sit well within safe territory.

The definitive case for taking choline seriously: recognized as essential only in 1998, choline is needed for cell membranes, neurotransmission, and methylation, yet most population groups eat less than the adequate intake. The review also highlights that common genetic variants substantially change individual requirements — some people develop organ dysfunction on intakes that leave others fine.
Among 1,391 dementia-free adults, higher current choline intake was associated with better verbal and visual memory, and higher intake years earlier tracked with less white-matter damage on MRI — participants with higher past intake had 44% lower odds of large white-matter hyperintensities. Observational data, so it cannot prove causation, but it links everyday intake to measurable brain structure.

Two large eggs provide about 294mg — more than half the target for women and over half for men. Add a normal mixed diet of meat, fish, or legumes on top and most people who eat eggs daily land in a good range. Skip eggs, and hitting the adequate intake takes deliberate effort.
Does choline raise TMAO and hurt my heart?
Gut bacteria can convert some choline into TMA, which the liver turns into TMAO — a compound associated with cardiovascular risk in some studies. But the evidence that food-based choline meaningfully raises risk is mixed, and egg intake has not been consistently linked to heart disease. Reasonable food intake remains sensible; megadose supplements are where caution makes sense.
Which choline supplement is best for brain health?
Alpha-GPC and citicoline (CDP-choline) raise brain choline availability most effectively and are the forms used in most cognition studies. Plain choline bitartrate is fine for covering dietary gaps but crosses into the brain less efficiently.
Do vegans need to supplement choline?

Is choline the same as lecithin?
Not quite. Lecithin is a phospholipid mixture rich in phosphatidylcholine, which contains choline as one component — so lecithin is a delivery vehicle, not pure choline. It works, but you need larger amounts of lecithin to get the same choline dose.
